Protein advice has moved from a single daily target toward looking at how that total is spread across the day. The reason is that the body's capacity to use protein for building tissue is limited within any one meal.
Muscle protein turnover runs continuously
Muscle is constantly being broken down and rebuilt, and the balance between those two processes determines whether tissue is gained or lost. Eating protein pushes the balance toward building for a period of a few hours.
The rise is temporary. Synthesis returns to baseline even if amino acids remain elevated in the blood, which means a single very large serving does not extend the effect indefinitely.
This is the mechanism behind distributing intake. Several moderate servings across a day produce more of these building periods than one large serving does, at the same daily total.
Leucine content acts as a trigger
The signalling that starts protein synthesis responds particularly to one amino acid, leucine, and the response depends on reaching a threshold concentration rather than on gradual accumulation.
Foods differ substantially in how much leucine they contain per gram of protein. This is why the amount needed to trigger a response varies between animal and plant sources, and between different plant sources.
Combining plant proteins raises the leucine content of a meal, which is the reasoning behind traditional pairings of grains and legumes that developed long before the mechanism was understood.
Age raises the amount required per meal
Older adults show a weaker synthesis response to the same amount of protein, a phenomenon described as anabolic resistance. More protein is needed in a single meal to produce the same effect.
Physical activity partly restores the sensitivity. Muscle that has been loaded recently responds more strongly to protein than muscle that has been inactive, which links training and nutrition directly.
This is why protein recommendations for older athletes tend to be higher than general population figures, and why distributing intake matters more rather than less with age.
Total intake still dominates the outcome
Distribution effects are real but modest compared with the effect of the daily total. An athlete falling well short of their requirement will not fix that by rearranging meals.
The practical order is therefore to establish an adequate total first, then improve the spread. Reversing that order optimises a small factor while a large one remains unaddressed.
Appetite and schedule impose their own limits, since training, travel and competition all interfere with regular eating in ways a theoretical plan does not account for.
Timing around training is narrower than once claimed
The idea of a brief window immediately after exercise has been substantially widened, because the sensitivity of muscle to protein remains elevated for many hours after a session.
What matters more is that a session is followed by protein at some point reasonably soon, and that the pattern is repeated. Individual requirements are best set with a qualified practitioner.
